Probiotics vs Prebiotics

Probiotics are live bacteria you swallow. Prebiotics are food for the ones already in you. There's a published dose for one of them — 5–8 grams of FOS or GOS — and for the other, the number on the front of the bottle matters less than the strain nobody prints. Here's what the evidence supports for each, and the honest read on our own label.

The probiotics vs prebiotics question sounds like a spelling problem, and the shelf doesn't help — two bottles side by side, same price, same green-and-white gut graphics. They aren't the same kind of thing. Probiotics are live bacteria you swallow. Prebiotics are food for the bacteria already living in you. One adds passengers; the other feeds the ones on board. See that split and most of the marketing sorts itself out.

These definitions weren't written by marketers. A probiotic is "live microorganisms which when administered in adequate amounts confer a health benefit on the host" — the FAO/WHO wording the International Scientific Association for Probiotics and Prebiotics (ISAPP) reaffirmed in 2014. Two words do the work: live, and adequate amounts. Dead bacteria aren't a probiotic; neither is a live strain at a dose nobody tested.

A prebiotic is "a substrate that is selectively utilized by host microorganisms conferring a health benefit" — ISAPP's 2017 definition. The load-bearing word is selectively. A fibre everything in your gut can eat doesn't qualify; it must preferentially feed the organisms you want more of, mostly bifidobacteria. A higher bar than "fibre," and most fibres miss it.

The number that decides whether either one does anything

For prebiotics there's a published figure, and it's the most useful thing here. ISAPP's consumer guide states that a daily dose of 5–8 g of fructooligosaccharides (FOS) or galactooligosaccharides (GOS) has a dietary prebiotic effect in adults — the most widely accepted prebiotics — and tells shoppers to look for four label words: FOS, inulin (a type of FOS), GOS, or TOS. If a bottle says "prebiotic blend" and prints no gram amount, you can't tell five grams from a rounding error.

Probiotics have no universal number, because the effect is tied to the strain. As the NIH's National Center for Complementary and Integrative Health puts it, "if a specific kind of Lactobacillus helps prevent an illness, that doesn't necessarily mean that another kind of Lactobacillus" will do the same. So the CFU count on the front is a weaker signal than people assume: 40 billion of a strain nobody trialled for your reason isn't better than 10 billion of one they did.

Which one has the better evidence? Honestly, probiotics

We'd rather report this than sell around it. A 2024 Bayesian network meta-analysis in Nutrients screened 6,528 articles on irritable bowel syndrome and found 54 randomised trials for probiotics, and 7 for prebiotics and synbiotics combined. Probiotics improved symptoms (OR 0.53, 95% CI 0.48–0.59) and faecal microbiota transplantation did too (OR 0.46, 0.33–0.64), while prebiotics and synbiotics showed no significant improvement. No serious adverse events in any arm. ISAPP puts it plainly: the evidence for probiotics currently exceeds that for prebiotics.

That's not the whole story. A 2025 Nutrition Journal meta-analysis pooled 29 trials in 1,633 adults aged 60 and over, measuring the bacteria themselves. Prebiotics raised Bifidobacterium abundance more than probiotics did — SMD 1.09 versus 0.40 — and raised the anti-inflammatory marker IL-10 (SMD 0.61) while lowering IL-1β (SMD −0.39). So in the probiotics vs prebiotics comparison, prebiotics clearly move the microbiome; thinner is the evidence that the shift becomes a symptom you'd notice.

Synbiotics — and what's actually in our own bottle

Put both in one product and you have a synbiotic: "a mixture comprising live microorganisms and substrate(s) selectively utilized by host microorganisms that confers a health benefit on the host," per ISAPP's 2020 panel. It drew a useful distinction. A complementary synbiotic packs a probiotic and a prebiotic together, each standing on its own evidence and dose. A synergistic one uses a substrate chosen to feed the strains it ships with. Most shelf products are the first kind, marketed as the second.

Which brings us to our own label. GMA Warrior Max Probiotic 40 Billion CFU ($20.99) is a four-strain, 40 billion CFU/g formula whose description states it also contains FOS to help with acidophilus and bifidus. FOS is a prebiotic ISAPP names by title, so by the 2020 definition this is a synbiotic, not a straight probiotic. But the label doesn't print how much FOS, and it doesn't name the four strains. Against a 5–8 g benchmark and a strain-specific literature, those are the two numbers you'd want, and we print neither. Ask us for the supplement facts panel before assuming the FOS is doing much.

And we don't sell a standalone prebiotic or fibre supplement — nothing in our range delivers 5–8 g of inulin, FOS or GOS. The only other mention of "prebiotic" in our catalogue is a garlic line on the GMA Max Multivitamin deck; garlic is on ISAPP's food list, but two capsules isn't a prebiotic dose.

How to choose, and where food fits

Start from what you're trying to fix. For a specific complaint — post-antibiotic disruption, IBS symptoms, immunity through a hard training block — the probiotic literature is where the trials are, so shop for a named strain, not the biggest CFU number. To feed the microbiome you already have, food is the better buy — with a caveat ISAPP states plainly. Prebiotic compounds occur naturally in chicory, Jerusalem artichoke, onion, wheat, banana, oat and soybean, "however, it would take a large quantity of these foods to get a prebiotic effect." Eat the onions and oats anyway; don't assume a banana is a dose. Same arithmetic we ran on greens powders.

One safety note. NCCIH warns that the risk of harm from probiotics is greater in people with severe illnesses or compromised immune systems, and that severe or fatal infections have been reported in premature infants given probiotics, prompting an FDA warning to health care providers. Prebiotic fibres commonly cause gas and bloating when you ramp up fast — increase gradually. If you're pregnant or nursing, under 18, immunocompromised, or managing a diagnosed digestive condition, talk to your healthcare provider first.
